Crossfit WoD

3 cycles of run 400m, 21 dumbell swings (w/ 55lb dumbell, substituted for kettlebell), 12 pull-ups.



legs:

4 sets leg press
3 sets leg extensions
3 sets leg curls

(ran out of time and didn't want to push it hard since i'm skiing today)

i'm trying to get into a routine of going to the gym before work instead of after. its been hard but i got to bed fairly early last night and so getting up at 5 this morning wasn't too bad. i was able to spend over an hour in the gym to work out biceps, abs and ran a couple miles on the treadmill. what was awesome was how refreshed I felt after taking a shower. actually got to work a little early and was ready to rock. i've had a ton of energy all day. its great and i would totally reccomend!!

I'm about to start up performance menu's wod, when the next mesocycle comes around. I got sick when last one started, so that has pushed me back some.

Right now, I'm having fun doing my own oly oriented stuff w/ some cf wod's on off days or following .

More of the usual lifting followed by me trying to get a muscle up on a bar. I almost had it. I followed w/ some one armed barbell snatches.

^I unfortunately do chest and shoulders on monday. At least it's easy to find someone on the bench beside you to give you a spot.

I'd rather do legs on the days when it's not that busy though, so that people won't be getting in the way when I back out of the squat rack. There's nothing more annoying than someone that thinks that the perfect place to do curls is 2 feet behind the guy doing squats.

i just have a sequence...not X-workout on Y-day.


Crossfit warm-up: 3 supersets of back extensions, bodyweight squats, decline sit-ups, and dips.

Crossfit WoD ("Fran"): For time--21 thrusters, 95 lbs (deep front squat into a military press), 21 pull ups, 15 thrusters, 15 pull ups, 9 thrusters, 9 pull ups.


then did shoulder workout:

4 sets cleans
3 supersets of front dumbell raises and side dumbell raises
3 sets standing dumbell shoulder press
4 sets shrugs
3 sets upright rows


then did 12 minutes on elliptical machine

crossfit warmup: 3 supersets of pull-ups, sit-ups, bodyweight squats, dips, back extensions

3 sets (15-12-9 reps) of full cleans into a push-press


then chest workout:

4 sets flat bench dumbell press

1 set incline dumbell press (hurt my shoulder so i stopped after 1 set)

3 sets pullovers

4 sets pec flyes

4 sets cable crosses


then ran 1/2 mile from gym back to my quarters
